Foundation First: Why Magnesium Belongs in Every Protocol

Before adaptogens, before peptides, before anything else — magnesium. Here's why we put it at the core of every framework we build.

Every time I build a protocol for someone, I start in the same place. Not with adaptogens. Not with peptides. Not with whatever’s trending on health podcasts this month. I start with magnesium.

This surprises people. They come in expecting a sophisticated stack — a half-dozen targeted compounds calibrated to their specific goals. And we get there. But not before we talk about the one mineral that sits underneath almost every physiological process that matters to human health.

Magnesium is involved in over 300 enzymatic reactions in the body. It regulates muscle and nerve function, blood sugar levels, blood pressure, and protein synthesis. It is required for the production of ATP — your cells’ primary energy currency. Without adequate magnesium, your mitochondria cannot function efficiently. Your muscles cannot fully relax. Your nervous system cannot properly downregulate. Your sleep architecture degrades.*

And yet, according to the National Institutes of Health, an estimated 48% of Americans consume less magnesium than their estimated average requirement. This is not a fringe deficiency affecting a small slice of the population. Half the country is running on insufficient magnesium.1

Why Deficiency Is So Common

The story is partly agricultural. Modern farming practices have significantly reduced the magnesium content of soil compared to 50 years ago — which means the spinach, nuts, and legumes you’re eating today contain meaningfully less magnesium than they once did. Even a well-constructed whole-food diet often falls short.

The story is also physiological. Stress depletes magnesium directly — the body burns through it rapidly during the cortisol response cycle. If you’re under chronic stress (and most people are), you’re losing magnesium faster than your diet can replace it. Add alcohol consumption, which increases urinary excretion of magnesium, and you begin to understand why this deficiency is so widespread even among people who take their health seriously.

Exercise is a third factor. Intense physical training increases magnesium requirements substantially — it’s lost through sweat and consumed in higher quantities to support muscle contraction, protein synthesis, and recovery. Athletes who aren’t actively supplementing are almost universally running low.

Why Form Matters Enormously

This is where most people go wrong, and where the supplement industry has created a great deal of confusion. Not all magnesium is equal. The form determines bioavailability — meaning how much of what you ingest actually reaches your cells.

Glycinate

The Gold Standard.

Magnesium bound to glycine, an amino acid with its own calming neurological properties. Highly bioavailable, gentle on the GI tract, and exceptionally well-suited for sleep and nervous system support. This is what we use in our Magnesium Glycinate formula. If you’re only going to take one form, this is it.

Malate

The Energy Form.

Magnesium bound to malic acid, a compound involved in the Krebs cycle (cellular energy production). Preferred by practitioners for fatigue, fibromyalgia, and daytime energy support. Less sedating than glycinate — better taken in the morning.

L-Threonate

The Cognitive Form.

The only form shown in research to significantly cross the blood-brain barrier. Used specifically for cognitive support, memory, and neuroprotection. Emerging research on this form is genuinely compelling. More expensive, but warranted for neurological goals.

Oxide

The One to Avoid.

The cheapest and most common form in low-quality supplements. Bioavailability is only about 4% — meaning 96% of what you take passes through without being absorbed. Its primary clinical use is as a laxative. If your supplement lists magnesium oxide, find a different product.

What Adequate Magnesium Actually Does

I want to be specific here, because vague claims about “supporting cellular health” don’t give you a clear picture of what you’re actually working toward.

Sleep quality is the most immediately noticeable benefit for most people. Magnesium activates the parasympathetic nervous system — the “rest and digest” counterpart to the sympathetic “fight or flight” response. It also regulates melatonin production and binds to GABA receptors, which are the same receptors targeted by sleep medications. Within two to three weeks of consistent magnesium glycinate supplementation, most people report falling asleep faster, sleeping more deeply, and waking with more energy.

Muscle function is the second area where the effects become tangible quickly. Magnesium is required for muscle relaxation — calcium triggers contraction, magnesium triggers release. Chronic muscle tightness, cramping, and that particular kind of restless leg discomfort at night are frequently symptoms of magnesium deficiency. Supplementing adequately often resolves these symptoms completely.

The cardiovascular benefits are well-documented but slower to manifest. Adequate magnesium helps regulate blood pressure by relaxing blood vessel walls, and is associated with improved insulin sensitivity and reduced inflammatory markers. These are not acute effects you’ll feel in week one — they’re outcomes that accumulate over months of consistent use.

Dosing: The Numbers That Actually Matter

The RDA for magnesium is 310–420mg daily depending on age and sex. However, the RDA represents the minimum to prevent deficiency, not the optimal amount for performance, recovery, and sleep. Most practitioners I respect work in the 300–500mg elemental magnesium range for adults who are active and under normal life stress.

Timing matters. Magnesium glycinate is best taken in the evening, 30–60 minutes before bed, when its relaxing effects are most useful. Magnesium malate is better suited to morning or midday dosing. If you’re using a blend that combines forms, read the label and understand what you’re taking and when.

One practical note: start lower than your target dose and build up over a week or two. This minimizes the likelihood of GI discomfort, which is mostly a feature of lower-quality forms but can occur with any form at higher doses in sensitive individuals.

How It Fits Into The Method

In the Pure Prescriptions Method, we think about supplementation in layers. The foundation layer — the one every other layer depends on — is composed of the nutrients your body cannot function optimally without. Magnesium is the centerpiece of that layer. Vitamin D3 + K2 is the other. Everything after — the adaptogens, the nootropics, the performance compounds — is built on top of these.

The reason I’m emphatic about this sequence is that I’ve seen what happens when people build on a deficient foundation. They stack sophisticated compounds on top of a nervous system that’s chronically under-resourced, and then wonder why the stack isn’t performing as expected. It’s not the adaptogens that are failing. It’s the foundation.

Get the foundation right. Then build up.
